Habit 1: a consistent sleep schedule and light at the right time of day

Most sleep advice focuses on the number of hours — seven, eight, nine. Meanwhile, a growing body of data suggests that regularity — how much bedtimes and wake times vary from day to day — matters at least as much, and by some analyses even more, than sleep duration itself. The point is to avoid the pattern of sleeping six hours on weekdays and trying to make up for it with twelve on the weekend — the body responds to that variability in a way similar to permanent jet lag.

For someone starting from zero, the barrier to entry is lower than intuition suggests — two sessions a week, 30–40 minutes each, covering a few basic movement patterns (squat, press, pull, deadlift or their simplified variants) produce real, measurable strength gains within the first few months. There's no need to plan a muscle-group split or buy a premium gym membership right away — bodyweight, resistance bands, or a basic set of dumbbells at home are enough to start building the habit.

Habit 3: enough protein in your diet

Strength training without adequate protein intake produces noticeably weaker results for building and maintaining muscle mass — protein supplies the amino acids needed for recovery and tissue repair after exertion, and it also increases satiety, which makes appetite control easier without counting every calorie. The literature on physically active people most often cites a rough range of 1.2–2.0 g of protein per kilogram of body weight per day, depending on age, goal, and activity level — a wide range where it's worth finding your own comfortable point rather than a rigid number to hit to the gram.

In practice, this means deliberately adding a protein source to every main meal — eggs, dairy, fish, meat, legumes, or tofu — instead of treating it as an afterthought. This habit reinforces the effect of the strength training described above while also making it easier to maintain a healthy body weight, without needing to reach for expensive protein powders if the diet is planned appropriately.

Habit 4: daily movement — steps and NEAT matter more than you'd think

NEAT (non-exercise activity thermogenesis) is the energy burned outside of planned exercise — walking around the office, taking the stairs, standing instead of sitting, running everyday errands on foot. For many people, NEAT accounts for a bigger share of daily energy expenditure than a single gym session, and at the same time it's the activity component most likely to quietly drop to zero with a desk job. One good workout a day doesn't compensate for eight hours of continuous sitting — these are two independent habits.

There's no need to aim straight for ten thousand steps — that number was popularized historically by pedometer marketing, not by any specific study. A more sensible starting point is measuring your own baseline step count for a week, then gradually adding 1,000–2,000 steps to it, for example with a short walk after a meal, which also has a beneficial effect on post-meal blood glucose.

Habit 5: less ultra-processed food and sugar

Ultra-processed food — industrially formulated products with added isolated ingredients, emulsifiers, syrups, and flavoring agents, engineered for shelf life and "craveability" rather than nutritional value — accounts for more than half of the calories consumed in many Western countries. The problem isn't any single ingredient, it's the whole dietary pattern: high caloric density, ease of overeating, and displacing foods rich in fiber, protein, and micronutrients from the diet.

Habit 6: alcohol — less than you think, and ideally rare

Alcohol affects several habits on this list at once, which makes it an unusual entry — it disrupts sleep architecture even at moderate doses consumed in the evening, provides calories with no nutritional value, lowers the quality of the next day's food choices, and in some people directly interferes with post-workout recovery. This isn't about demonizing an occasional drink on a special occasion, it's about awareness that regular, evening drinking "to unwind" has a cumulative effect on sleep and recovery that's easy to overlook, because the effect of any single evening seems small.

A practical starting point

Rather than immediately declaring total abstinence, it's worth starting with a simpler experiment: count how many evenings a week you actually drink alcohol, and try to consciously cut that number by one or two. That's a small, measurable move instead of a radical, hard-to-sustain change.

Habit 7: the basics of stress management

Chronically elevated stress affects the same systems that the other habits on this list are trying to improve — it makes falling asleep harder, encourages reaching for ultra-processed food as a form of self-soothing, and reduces motivation to train. Stress management in the context of beginner biohacking doesn't mean complicated meditation protocols or expensive apps — it's about a handful of simple, repeatable habits that give the body regular windows of recovery between episodes of tension.

  • A few minutes of slow, calm breathing (e.g., an extended exhale) at moments of tension during the day
  • Daily time outdoors, ideally in a natural setting, even if brief
  • Regular contact with close friends and family — one of the best-documented protective factors for mental health

Habit 8: sunlight and vitamin D — correcting a deficiency, not blind megadosing

Regular, moderate sun exposure supports not only vitamin D synthesis in the skin but also — as mentioned in habit one — circadian rhythm regulation. The problem at Poland's latitude is that for most of the year, especially from October to March, the angle of sunlight is too low for the skin to produce meaningful amounts of vitamin D, regardless of how much time you spend outdoors.

Don't guess the dose — test the level

Supplementing vitamin D "by eye," without knowing your current blood level, can just as easily do nothing (if the dose is too low for a real deficiency) as it can lead to overdose from prolonged use of very high doses without monitoring. The safest path is to test your 25(OH)D concentration first, then choose a dose appropriate to the result — ideally with a doctor or based on reliable guidelines, not the package picked up during a shopping trip.

Habit 9: hydration — the simplest, most often overlooked habit

Hydration rarely makes it onto "advanced" biohacking lists precisely because it sounds too simple to make a difference — and yet even mild dehydration, on the order of 1–2% of body weight, has been linked in studies to worse concentration, mood, and perceived fatigue. Fluid needs are individual and depend on body weight, activity, ambient temperature, and diet, so a rigid "two liters a day" figure can be misleading — a more practical signal is urine color (pale straw usually means adequate hydration) and drinking regularly throughout the day, rather than making up for a shortfall with one big glass of water in the evening.

Habit 10: bloodwork before you spend money on supplements
