How Many Sets Per Week Per Muscle Group? What the Meta-Analyses Show

"More is better" is an intuitive but incomplete summary of what's known about training volume. The classic Schoenfeld meta-analysis shows a continuous dose-response relationship, but a newer systematic review suggests a clear plateau around 12-20 sets per week. We break down these two seemingly contradictory conclusions.

Why training volume isn't a simple question

In our knowledge-base entry on strength training, we describe how regular mechanical loading stimulates muscle protein synthesis via the mTOR pathway. But the fact that strength training works doesn't answer the question nearly everyone planning a program asks: how many weekly sets per muscle group are actually needed to maximize muscle growth?

This question has a longer research history than it might seem, and two key papers — one classic, one more recent — appear to say something different. It's worth understanding why before building a training plan on either one.

What the classic Schoenfeld meta-analysis shows

Dose-response relationship between weekly resistance training volume and increases in muscle mass: A systematic review and meta-analysis

Schoenfeld BJ, Ogborn D, Krieger JW · Journal of Sports Sciences · 2017

A meta-analysis of 15 studies (34 intervention groups) found a continuous, graded dose-response relationship between weekly training volume and muscle mass gains. Each additional weekly set per muscle group was associated with a 0.37% increase in percentage muscle mass gain. Comparing lower vs. higher volume categories within the same studies showed an effect-size difference of 0.241, equivalent to a 3.9 percentage-point difference in gain.

A continuous relationship, but no clear upper limit in this study

Strong evidence

This meta-analysis found no point at which additional sets stopped delivering benefit — the relationship was roughly linear across the studied range. That doesn't mean more sets are always practically worthwhile, though: the effect of each individual additional set is small (0.37%), so the benefit of going from, say, 15 to 25 weekly sets is real but modest, while the cost in time and fatigue rises proportionally faster.

A systematic review (7 studies in the qualitative analysis, 6 in the quantitative meta-analysis) found that a range of 12-20 weekly sets per muscle group may be an optimal standard recommendation for muscle hypertrophy in young, trained men. No statistically significant differences were found between moderate (12-20 sets) and high volume (over 20 sets) for most muscle groups studied — the only exception was the triceps brachii, where higher volume produced better results.

These two papers aren't contradictory — they just look at the data from different angles. Schoenfeld et al. show that each additional set has some measurable contribution to muscle gain. Baz-Valle et al. show that above a certain threshold (12-20 sets) that contribution becomes small enough to no longer be statistically detectable or practically worthwhile for most muscle groups studied, with one exception.

How to reconcile these two perspectives in practice

Myth

The more weekly sets, the greater the muscle mass gain, always.

Fact

The dose-response relationship is real, but it isn't practically linear forever — above roughly 20 weekly sets per muscle group, additional volume produces an effect small enough to be barely detectable, making it not worthwhile for most people given the rising time cost and risk of inadequate recovery. The exception in available data was the triceps brachii, where higher volume still conferred an advantage.

It's also worth remembering that both studies focused mainly on trained men — extrapolating to beginners, women, or older age groups requires caution, though there's no basis to think the general direction of the relationship would be drastically different.

In practice, the most justified approach is starting in the lower-to-middle part of the 12-20 weekly sets range, observing your own recovery and progress over several weeks, and adjusting volume upward only if recovery allows it.

When more sets can hurt rather than help

Limitations and warning signs

Increasing training volume without a proportional increase in recovery (sleep, protein intake, stress management) raises the risk of overtraining and overuse injuries, rather than translating into extra muscle gain. People returning to training after a break or just starting out should increase volume gradually, watching their body's response, rather than immediately targeting the upper end of the studied range.
