"Boosting your metabolism" is one of the most overused phrases in the fitness and supplement industry — promised by everything from green tea to drinking cold water, often without mentioning how small most of these effects actually are. We checked ten strategies that genuinely have research support, honestly separating the ones with a real, if modest, effect on energy expenditure from the ones that are marginal at best.

Why most "metabolism boosting" advice is exaggerated

Metabolism — specifically total daily energy expenditure (TDEE) — is the sum of four components: resting metabolic rate (RMR, usually 60-75% of the total), the thermic effect of food (TEF, about 8-15%), the energy spent on formal exercise, and non-exercise activity thermogenesis (NEAT) — the energy burned on everyday movement outside of training. Supplement marketing and fitness advice-columns love to suggest that a single product or habit can radically "rev up" this entire system — in reality, most interventions, even ones with real research support, change total energy expenditure by single-digit percentages, not multiples.

That doesn't mean the topic has no value — several strategies on this list have solid mechanistic grounding and a real, measurable effect, especially when applied together and consistently. The problem arises when a single, modest effect (say, a few dozen calories a day from capsaicin thermogenesis) gets sold as a standalone solution to being overweight, without mentioning that it's a fraction of what, say, consciously increasing daily movement can deliver.

This article's methodology

For the most quantifiable and surprising of the ten ways, we cite a specific, verified study or meta-analysis with its source and a real number. For the rest, we describe the mechanism in prose, stating plainly where the effect is well confirmed and where it's still preliminary or overstated in popular coverage.

Way 1: Increasing daily non-exercise activity (NEAT)

Of everything on this list, NEAT — the energy burned on everyday movement that isn't formal exercise: walking, taking the stairs, standing instead of sitting, even unconscious fidgeting — probably has the largest, best-documented potential to increase total energy expenditure. Why NEAT beats most "metabolism boosters" hands down

Strong evidence

Unlike thermogenic supplements or cold water, whose effect on energy expenditure is counted in tens of calories a day, consciously increasing NEAT — say, an extra 5,000-8,000 steps a day, choosing stairs, walking during phone calls — can realistically mean a difference of several hundred calories a day, without the extra recovery burden typical of formal training.

Way 2: Building muscle mass through strength training

The popular claim that "muscle burns more calories than fat" is true, but the scale of the effect is much smaller than most advice columns suggest. Muscle tissue does burn energy at rest, but it's not nearly as metabolically expensive as it's popularly portrayed — internal organs like the liver, brain, and heart are far more energy-hungry.

Skeletal muscle burns roughly 13 kcal per kilogram per day at rest — for comparison, the liver burns about 200 kcal/kg/day, the brain about 240 kcal/kg/day, and the heart and kidneys about 440 kcal/kg/day. This means gaining 5 kg of lean muscle mass raises resting energy expenditure by roughly 65 kcal a day — a real, but modest effect compared to popular claims about muscle as a "metabolic furnace."

Myth

Building muscle mass is the most effective way to dramatically "rev up" your metabolism — the more muscle, the radically faster your metabolism.

Fact

Each additional kilogram of lean muscle mass raises resting energy expenditure by approximately 13 kcal a day — a real, but small figure. A meaningful gain in muscle mass (5-10 kg) requires months or years of consistent strength training and adequate protein intake, and the end result is an extra few dozen to just over a hundred calories a day, not a "dramatic acceleration" of metabolism. The real value of strength training for weight management lies elsewhere — in improving body composition, functional strength, and protecting against muscle loss during a calorie deficit.

Way 3: A higher-protein diet

The thermic effect of food (TEF) — the energy spent digesting, absorbing, and metabolizing what you eat — differs meaningfully between macronutrients. Protein has a distinctly higher TEF than carbohydrates or fat, meaning the body "spends" a larger percentage of protein's energy just processing it.

A critical review of available research on the thermic effect of food in the context of high-protein diets. In all six studies analyzed that assessed TEF as a percentage of energy consumed, a high-protein diet produced higher energy expenditure than a low-protein diet. The authors note, however, that while the thermic effect is consistent, its contribution to total weight loss over the long term needs further study — TEF is one of four components of energy expenditure, not the sole factor determining weight loss.

In practice, this means that swapping some carbohydrates or fat in your diet for protein (at the same total calorie count) produces a small but real increase in energy expenditure from digestion alone — an added benefit on top of the other, stronger advantages of a high-protein diet, like better satiety and protecting muscle mass during a deficit.

Way 4: Getting enough good-quality sleep

Chronically insufficient sleep affects metabolism on several levels at once: it disrupts hunger and satiety hormone regulation (ghrelin rises, leptin falls), which increases appetite and the risk of overeating, and it can also lower insulin sensitivity and impair the body's ability to efficiently use the energy it consumes. Some research also suggests a small drop in resting metabolic rate itself with short sleep, though this specific effect is less consistent in the literature than sleep's effect on appetite and food choices.

The practical significance of this mechanism is bigger than the calorie count alone — a sleep-deprived person reaches more often for high-calorie, easily available food and has less energy for everyday movement (NEAT, way 1), which together can translate into a much larger difference in total energy balance than sleep's direct effect on resting metabolism.

Way 5: Regular cold exposure

Exposure to low temperature activates brown adipose tissue (BAT) — specialized tissue capable of generating heat by burning calories, unlike white adipose tissue, which mainly stores energy. For decades, BAT was thought to be metabolically insignificant in adults, but imaging studies over the last decade or so have shown that many adults still carry active deposits of brown fat that respond to cold.

An imaging study (PET-CT) confirmed the presence of active brown adipose tissue in healthy men exposed to mild cold (16°C), with significantly higher activity in leaner participants than in obese ones. BAT activation was associated with increased energy expenditure, though the study did not quantify this effect as a practically usable calorie-per-day figure for weight loss.

A real effect, but far smaller than the popular promises

Media coverage and some influencers present cold plunges as a nearly magical way to burn fat — the available data don't support that scale. BAT activation is a real physiological phenomenon, but its contribution to total daily energy expenditure in an average, healthy adult is probably small compared to NEAT or diet. Way 6: Caffeine as a moderate, short-lived thermogenic stimulant

Caffeine increases energy expenditure in a dose-dependent way, mainly by stimulating the sympathetic nervous system. The effect is real and repeatable in controlled studies, but small in practice — and, importantly, it fades with regular use as tolerance develops.

Both catechin-caffeine mixtures and caffeine alone increased daily energy expenditure in a dose-dependent way (by 0.4-0.5 kJ per milligram of substance given). A significant increase in fat oxidation was observed only with catechin-caffeine mixtures, not with caffeine alone.

Tolerance and safety limits

Caffeine's thermogenic effect clearly fades with daily, regular consumption — the body adapts quickly. High doses of caffeine can also raise blood pressure and heart rate, disrupt sleep (which, as way 4 shows, itself harms metabolism), and worsen anxiety in sensitive individuals — this isn't a strategy without limits, despite being available over the counter.

Way 7: Capsaicin from hot peppers

Capsaicin — the compound responsible for the heat in chili peppers — activates TRPV1 receptors, which stimulates the sympathetic nervous system and slightly increases thermogenesis and fat oxidation. This is another example of a real but modest mechanism that popular media sometimes present as far more powerful than the data indicate.

Supplementation significantly increased resting energy expenditure by an average of 33.99 kcal per day (95% CI: 15.95-52.03) versus placebo, along with a small increase in fat oxidation.

Moderate evidence

This is a real, statistically significant effect, but in practice it's roughly equivalent to the energy in a single square of dark chocolate. Capsaicin can be a sensible, cheap add-on for people who like spicy food anyway, but treating it as a standalone weight-loss strategy would be a significant overreach of this result.

Way 8: Avoiding drastic, prolonged calorie restriction

This is one of the most important, and least often mentioned, items on any "how to boost your metabolism" list — paradoxically, one way to avoid slowing your metabolism down is avoiding too aggressive, prolonged a calorie deficit. This phenomenon, described in detail in our entry on adaptive thermogenesis, means that during a prolonged, deep deficit, the body lowers resting energy expenditure more than would be expected from weight loss alone — through reduced thyroid activity, a weaker sympathetic nervous system response, and reduced NEAT.

The best-known documentation of this phenomenon comes from observing participants of "The Biggest Loser," whose resting energy expenditure remained significantly lower six years after massive weight loss than would be predicted from their body weight at the time — even though most had regained a substantial portion of the lost weight. The practical takeaway: a moderate, sustainable calorie deficit, with periodic breaks during a longer cut, likely protects metabolism more effectively than any supplement or "hack" on this list.

Way 9: Focus on total calorie and protein intake, not meal count

Myth

Frequent, small meals eaten every 2-3 hours "rev up" your metabolism and keep it at a constant, high rate all day, while fewer, larger meals slow it down.

Fact

A meta-analysis of controlled studies does not confirm this common belief — at the same total calorie and protein intake, the number of meals per day has no significant effect on metabolic rate or on the effectiveness of weight loss in studies with controlled calorie intake. What actually matters is the total amount of calories and protein consumed over the day, not their distribution across a particular number of meals.

Effects of meal frequency on weight loss and body composition: a meta-analysis

A meta-analysis of 15 studies comparing different meal frequencies at controlled, matched calorie and protein intake. In experimental studies with controlled calorie intake, increasing meal frequency didn't produce any significant additional improvement in body weight or body composition compared to fewer, larger meals — the suggested benefit of higher meal frequency came mainly from observational studies, where total calorie intake wasn't strictly controlled.

The practical takeaway from this finding runs opposite to the popular advice: instead of spending energy tracking the "perfect" number of meals every few hours, it's worth focusing that attention on total protein and calorie intake for the day — those two factors are what actually matter for metabolic rate and fat loss, while meal frequency can be chosen purely for personal convenience and satiety.

Way 10: Checking thyroid function if your metabolism seems unusually slow

Thyroid hormones (T3 and T4) are the main hormonal regulator of resting metabolic rate — practically every cell in the body has receptors for thyroid hormones, and their deficiency (hypothyroidism) genuinely and measurably lowers resting energy expenditure, causing weight gain, feeling cold, fatigue, and sluggishness, among other symptoms. This is the one item on this list where medical diagnostics are genuinely worth considering, rather than looking for a solution in diet or supplements.

People whose feeling of a "slowed metabolism" is accompanied by other symptoms — chronic fatigue, hair loss, cold intolerance, dry skin, mood swings — should consider a basic TSH test with a doctor, rather than automatically assuming the problem is insufficient adherence to advice from lists like this one. Hypothyroidism is relatively common, especially in women, and treats well once correctly diagnosed.

What these ways won't do for you

Limitations and when to be cautious

None of the above ways, even applied in full, will offset a prolonged, significant calorie surplus — that's a fundamental principle of energy balance that none of these strategies gets around. Extreme, aggressive calorie restriction aimed at "speeding up" weight loss is counterproductive for the reasons described in way 8, and in some people can lead to eating disorders, menstrual disruption in women, or nutrient deficiencies. High doses of caffeine and intense, sudden cold exposure carry real cardiovascular risk for people with existing heart disease or hypertension — it's worth discussing these strategies with a doctor if you fall into those groups. If you suspect hypothyroidism, none of the other nine strategies will substitute for it — it requires diagnostics and, if confirmed, pharmacological treatment under a doctor's supervision.

If we had to pick two ways from this list with the greatest real potential, they'd be increasing daily non-exercise activity (way 1) and avoiding drastic, prolonged calorie restriction (way 8) — one increases energy expenditure at a scale no thermogenic supplement can offer, the other protects against the metabolic slowdown that would otherwise occur with too aggressive an approach to weight loss. Caffeine, capsaicin, and cold plunges are real, but statistically modest add-ons — worth using if you enjoy them, but don't expect a breakthrough from them.

If, despite following most of these principles, your metabolism still seems unusually slow, and it's accompanied by other symptoms of fatigue or cold intolerance, it's worth considering a thyroid function test instead of further experimenting with your diet — that's the one item on this list that may require medical intervention rather than another habit change.
