Overview
Zone 2 training is a form of aerobic exercise performed at a relatively low intensity — usually 60–70% of maximum heart rate — low enough to allow easy conversation during exertion, yet demanding enough to stimulate metabolic adaptations. The name comes from the five-heart-rate-zone model popular among endurance coaches, where the second zone corresponds to an intensity just below the aerobic-anaerobic threshold.
Seiler's review, describing the so-called polarized training model used by elite endurance athletes, showed that most of their training volume (as much as 80%) takes place at low intensity, not at moderate or high zones, contrary to the intuitive belief that more intensity always means better results.
Who can genuinely benefit from this? People building an endurance base for longer activities (running, cycling, triathlon), as well as anyone wanting to improve general aerobic fitness without overtaxing the body, in contrast to frequent, intense HIIT. Zone 2 training is also considerably easier to recover from between sessions, which allows for a higher total weekly training volume.
Mechanism of action
At low intensity, the body draws energy mainly from fat oxidation, which requires efficiently functioning mitochondria in muscle cells. Regular training in this zone stimulates mitochondrial biogenesis and increases capillary density in the muscles, improving the capacity to transport oxygen and energy substrates to working muscle fibers — adaptations that form the physiological foundation on which the later effects of more intense training are built.
Low intensity also allows for relatively fast recovery between sessions compared with interval training, which makes it possible to increase total weekly training volume without accumulating fatigue and overtraining risk. It's this capacity to accumulate a large volume of low-intensity training, rather than any single, intense session, that largely explains the high aerobic fitness of elite endurance athletes.
